Is There Anything I Can Do to Reduce My Risk of Dementia?

How supporting your brain, body, sleep, movement, nutrition, and overall health may help create a better environment for healthy aging.

Few things feel more frightening than noticing changes in your memory and wondering what they mean. Maybe dementia runs in your family. Maybe someone you love has already been diagnosed.

The honest answer is that no food, exercise, supplement, or brain game can guarantee that someone will avoid dementia. But that does not mean we are powerless.

Genetics and age matter. Some risks cannot be changed. But some factors are modifiable, and supporting the brain and body may create a healthier environment for aging.

Instead of searching for one magic solution, I think a better question is: What can we do to create the healthiest possible environment for the brain? Occasional forgetfulness is common. Progressive cognitive changes deserve evaluation by a qualified healthcare professional.

Your brain does not work in isolation

The brain depends on oxygen, nutrients, sensory information, movement, and restorative sleep. When one of those areas struggles, the brain may work harder on tasks that should be relatively automatic.

Cardiovascular health, blood pressure, blood sugar, sleep, hearing, vision, balance, nutrition, social connection, and activity all matter. Dementia is not one single disease, and there is no single strategy for everyone.

Where is the brain wasting effort?

When we identify an area that is not working well and support it appropriately, we may reduce unnecessary demand on the system. That is not the same as claiming better sleep or balance cures dementia. It may create a better environment for the brain to function.

The goal is not to make the brain work harder at everything. The goal is to help it work more efficiently where possible.

Earlier gives us more opportunity

The earlier we notice a change, the more opportunity we may have to investigate contributing factors, establish a baseline, and address modifiable risks.

Early symptoms may overlap with poor sleep, medications, hearing loss, depression, anxiety, metabolic problems, or vision issues. Not every memory problem is dementia, but progressive change should not be ignored.

Sleep is part of brain health

Sleep supports memory, attention, emotional regulation, mood, and energy. Poor sleep can make cognition look significantly worse and make every other challenge feel harder.

The glymphatic system and sleep

During deep, slow-wave sleep, the brain appears to become more efficient at moving cerebrospinal fluid through brain tissue. Researchers believe this process may help the glymphatic system move metabolic waste products and certain proteins away from brain cells.

The glymphatic system is one of the brain's natural maintenance systems, and it remains an active area of neuroscience research. Scientists do not yet fully understand every detail of how it works.

Research suggests that disrupted sleep over many years may be one factor scientists are studying in relation to the accumulation of proteins such as amyloid and tau, which are associated with Alzheimer's disease and other neurodegenerative disorders. That does not mean poor sleep causes dementia, and the evidence is still evolving.

While protecting your sleep cannot guarantee the prevention of dementia, it may support one of the brain's natural maintenance systems and is one more reason to prioritize healthy sleep habits.

Addressing insomnia, sleep apnea, pain, or inconsistent schedules may support brain function. In some people, better sleep reduces symptoms adding to the cognitive burden, even if it does not remove an underlying diagnosis.

Nutrition helps create the environment

Nutrition is not a cure. Minimally processed foods may support cardiovascular health, which in turn may support brain health. Mediterranean-style and MIND-style patterns have been studied, though observational research is not proof of prevention.

Foods I generally encourage:

  • Vegetables, berries, adequate protein, fish, beans, nuts, and fiber
  • Olive oil and adequate hydration

I generally recommend limiting added sugar, excessive alcohol, and ultra-processed foods, including highly processed industrial seed oils when practical.

Movement is one of the best ways to challenge the brain

Physical activity supports cardiovascular health, balance, mood, and sleep. Movement requires the brain to plan, coordinate, and respond. Walking, aerobic exercise, strength training, and balance work may all be valuable when appropriate for your health.

Crossword puzzles are good, but your brain can handle more

Crosswords, Sudoku, and reading can be useful when they remain challenging. Once an activity becomes automatic, it may not demand the same adaptation.

Learning a new sport, dancing, pickleball, an instrument, or unfamiliar movement sequences may challenge attention, timing, memory, and coordination together. No single activity is proven to prevent dementia.

Challenge the brain and body together

Dual tasking means using your body while your brain solves another problem. Research into cognitive-motor training is promising in older adults, including some people with cognitive impairment, but it has not been proven to prevent or reverse dementia.

Examples of cognitive-motor dual tasking

  • Walking while naming items in a category
  • Following a dance sequence or sport requiring strategy
  • Walking while recalling a short list

Dual-task exercises can increase fall risk when too difficult. Anyone with significant balance problems, cognitive impairment, or a history of falls should begin with appropriate supervision.

Support circulation and metabolic health

Brain health and cardiovascular health are closely connected. Managing blood pressure, cholesterol, blood sugar, smoking, inactivity, and excessive alcohol matters, with guidance from your healthcare team.

Supplements may help selected needs, but none prevent or cure dementia on their own. Omega-3s, vitamin D, B vitamins, curcumin, creatine, and CoQ10 are studied in various contexts, but dementia-prevention evidence is not established.

Important reminder

  • Do not stop prescribed medications without medical guidance.
  • Products marketed for brain blood flow may affect clotting or blood pressure.

Supplements can interact with blood thinners, blood pressure medication, diabetes medication, and other conditions. Speak with a qualified healthcare professional before starting them.

What can you start doing now?

  • Move safely most days and include balance when appropriate
  • Learn something unfamiliar and combine movement with thinking when safe
  • Protect sleep and address hearing or vision problems
  • Manage blood pressure, blood sugar, and other medical risks
  • Prioritize minimally processed foods
  • Maintain social connection and seek evaluation for progressive changes

You do not need to change everything at once. Consistent habits matter more than one perfect intervention.

There is rarely one single answer

Supporting brain health is about the entire system: sleep, movement, hearing, vision, cardiovascular health, and learning. The earlier we identify areas that need support, the more opportunity we may have to improve the environment around the brain, without guaranteeing prevention or reversal.
